How macros are calculated

Step one is estimating your TDEE with the Mifflin-St Jeor BMR equation multiplied by an activity factor. From that maintenance figure, we apply a goal adjustment: roughly a 17.5% calorie deficit for fat loss, no change for maintenance, or a 12.5% surplus for muscle gain. These percentages balance progress with sustainability for most active adults.

Protein is set first because it supports muscle repair and satiety regardless of your goal. We target 1.6 to 2.2 grams per kilogram of body weight, with higher values for fat-loss and high-protein diet preferences. Fat is allocated next at 20 to 30 percent of total calories, providing essential fatty acids and helping with hormone production. Carbohydrates fill whatever calories remain after protein and fat are accounted for.

Each gram of protein and carbohydrate provides 4 calories, while each gram of fat provides 9 calories. Converting calorie allotments to grams uses these energy densities. A low-carb preference reduces the carbohydrate share and increases fat proportionally, while a balanced split keeps carbs as the primary energy source for most trainees.

How to interpret your macro targets

Fat supports hormone health, vitamin absorption, and meal satisfaction. Dropping fat below 20 percent of total calories for extended periods is generally not recommended. If you prefer higher-fat meals, a low-carb diet preference shifts calories toward fat while keeping protein prioritized.

Why does my macro total not match my calorie target exactly?

Macros are rounded to whole grams for practical meal planning, and small rounding differences can create a calorie gap of 20 to 50 per day. This variance is negligible for real-world results. Focus on hitting the calorie and protein targets closely; minor gram-level differences in carbs and fat will not meaningfully affect your progress.

Limitations of macro recommendations

Macro ratios that work well for one person may feel wrong for another with the same stats. Genetics, gut health, food preferences, and training style all influence ideal distribution. These targets assume average body composition and do not adjust for unusually high or low body fat.
