How heart rate zones are calculated
Maximum heart rate is estimated using the widely applied formula 220 minus age in years. For a 30-year-old, that yields a max heart rate of 190 bpm. While individual max heart rates vary by roughly 10 to 15 bpm from this estimate, the formula provides a practical starting point when lab testing is unavailable.
The Karvonen method calculates your heart rate reserve (HRR) as max heart rate minus resting heart rate. If your max is 190 bpm and your resting pulse is 60 bpm, your reserve is 130 bpm. Each training zone applies a percentage of that reserve, then adds your resting rate back. Target heart rate equals (HRR × zone percentage) + resting HR. This approach means a fit person with a lower resting pulse gets higher absolute training targets than an untrained person of the same age.
Zone boundaries follow standard five-zone models used in fitness coaching. Recovery spans 50 to 60 percent of HRR — easy movement that promotes blood flow without fatigue. The fat burning zone covers 60 to 70 percent, where a higher proportion of energy comes from fat oxidation. Aerobic training at 70 to 80 percent builds cardiovascular capacity. How to use your target heart rate zones
Most weekly training should fall in Zones 1 through 3. Recovery sessions in Zone 1 after hard workouts improve circulation and reduce soreness without adding stress. Zone 2 — often called the fat burning zone — is ideal for long steady-state cardio: you can sustain conversation and burn a meaningful mix of fat and carbohydrates. Zone 3 aerobic work raises your lactate threshold over time and supports half-marathon and general fitness goals.
Reserve Zones 4 and 5 for structured high-intensity sessions one to three times per week. Zone 4 intervals improve speed and power for runners and cyclists.
